Tips for raising spiritual children

Three tips from psychology professor Mark Holder

Helping your children receive the mood-boosting benefits of spirituality can involve adopting some very simple approaches to life. Psychology professor Mark Holder recommends three ways you can help your children get started:

  1. Encourage them to volunteer for a cause that matters to them.
  2. Plan acts of kindness, which adds to personal and communal meaning.
  3. Encourage them to increase their awe and appreciation of beauty. One way is to help them create a photo album of things they find special or beautiful.

Six tips from Dr. Sonja Lyumbomirsky

Dr. Sonja Lyumbomirsky, author of “The How of Happiness: A New Approach to Getting the Life You Want,” suggests encouraging your children to:

  • Count their blessings: Either on paper or out load, making lists of things they’re grateful for helps children get the big picture.
  • Cultivate optimism: Practise finding one positive aspect in each negative circumstance, no matter how small.
  • Practise acts of kindness: Studies show there is an instant and lasting good feeling to be gained from helping others.
  • Replay and savour life’s joys: Pay close attention, take delight. and go over life’s momentary pleasures and wonders – through thinking, writing, drawing, or sharing with another.
  • Learn to forgive: Ask your child to choose one person who they believe has wronged them and work toward finding a way to let go of the anger and hurt.
  • Create regular rituals that remind your child that there is a higher purpose to life and about the things they share with every being on Earth

Mindfulness, step by step

Almost anything we do can offer us an opportunity to practice mindfulness. The most mundane activities, such as unloading the dishwasher, driving, or grocery shopping, can become part of our spiritual practice.

Walking as a Practice

Walking is one ordinary activity that we can transform into a vehicle for being more mindful. One of the benefits of mindful walking is that the body is easier to sense when it’s in movement. In sitting meditation a lot of people initially find it difficult to be aware of physical sensations. When we’re walking, the sensations are far more obvious. This means that walking can be a powerful anchor for our attention.

The Irish poet John O’Donahue wrote:

It is a strange and magical fact to be here, walking around in a body, to have a whole world within you and a world at your fingertips outside you. It is an immense privilege, and it is incredible that humans manage to forget the miracle of being here.

Walking is something we take for granted, and we may assume that although we can walk to interesting places, the act of walking itself is inherently uninteresting. Yet the simple act of walking can be a rich and fulfilling experience. In relating to ordinary activities with mindfulness, we may find that they’re not so mundane after all. We begin to see everyday existence as a miracle. Ordinary movements can become a dance, everyday sounds become music, the uninteresting can become fascinating.

Mindful Walking Versus Walking Meditation

In many traditions there is a walking meditation practice in which we pace back and forth at an incredibly slow pace. In this form of meditation it might take several minutes to cover a distance that we would normally traverse in a few seconds. What I’m suggesting here is something different: focusing mindfully on the physical sensations that arise as we’re walking to the mailbox, or to the bus stop, or train station, or taking a stroll in the park, or in fact any other time we’re walking in daily life.

The practice

You can pause for a moment before you start walking, and simply experience what it’s like to stand, noticing the weight of the body pressing into the earth.

The Eyes

Let the eyes be soft and be attentive to the whole of your visual field.

In order to maintain your mindfulness as you walk, I’d suggest not letting your gaze wander any more than is necessary for safety. So avoid things like looking in shop windows or letting your gaze track people’s movements. Just let your eyes look straight ahead, and perhaps slightly downward.

The Pace

Your walk itself should be natural, although perhaps just a little slower than usual. When you walk at the same pace as you usually do, your mind will do the same things it usually does. In other words you’ll get distracted. Slowing your walk a fraction helps you to be less habitual.

The Anchor

The core of mindful walking practice is observing the sensations in the body. A good place to start is with the alternating pattern of the feet making and breaking contact with the earth. This is simple, concrete, and easy to notice. Those rhythmic sensations can be your anchor—they’re what you turn your attention back toward whenever you realize you’ve become distracted.

Walking Into Mindfulness

From there, you can start to become aware of the rest of the body. Start with the lower legs, where you can notice the tightening and release of the muscles. Notice also sensations such as the touch of your clothing against your skin and the vibration of the feet touching the ground rippling up through your flesh, bones, and joints.

You can notice sensations and movements in the thighs, the hips, and the pelvis. You can notice the spine, the belly, the chest. Notice all the movements of the breathing, and how it naturally fits in with the rhythm of the walking. You can notice the shoulders moving, the arms swinging, the way the head moves, and so on.

You’ll find that with the eyes soft and your field of attention open and receptive it’s possible to notice how each sensation of the walking is coordinated with all the others. The whole of our walking, from our breathing to the sensation of air flowing over the hands as they swing at the end of our arms, form one process—an elegant and fascinating dance, as we walk into mindfulness, step by step.

Seven tips for people who struggle with lovingkindness practice

In the tradition I practice in, lovingkindness (metta bhavana) and mindfulness meditation are considered equally important, and yet my own informal surveys suggest that about a third of long-term practitioners have essentially given up on lovingkindness practice, doing it hardly at all, or skipping it altogether.

Often people have problems with the first stage, which is about cultivating lovingkindness for oneself. They look for (and are often encouraged to look for) feelings of kindness toward themselves. If those feelings fail to appear, they get anxious or despondent, assuming that they’re defective in some way.

In many cases, though, it’s the practice as a whole that they find difficult. Again, feelings of love may fail to appear. And when this happens people can take it to mean that they’re somehow personally lacking in love. That’s, of course, a depressing thing to think about yourself.

So there can be a sense of failure around the practice, which leads to self-loathing. This is of course the exact opposite of what should happen.

I’d like to suggest a few approaches to lovingkindness meditation that can take away that sense of failure, and help make the practice more accessible, effective, and rewarding.

1. Stop thinking of it as “lovingkindness” meditation.

“Lovingkindness” practice is what metta bhavana is commonly known as, but I don’t talk these days about cultivating lovingkindness. Instead I use the much more accessible term, “kindness.” “Lovingkindness” is not part of our natural vocabulary, and it suggests that we’re trying to bring into being something unusual. Using the word “kindness” reminds us that we’re simply connecting with a very familiar, everyday quality. And kindness is what metta is. Both kindness and metta begin with an empathetic recognition that a person is a feeling being who wants to be happy and doesn’t want to suffer. Having recognized this, we don’t want to act in ways that cause them to suffer, and we want to support their long-term happiness and wellbeing.

2. Start by sitting with kindness.

Right at the very beginning, as you settle in to meditate, bring qualities of kindness into how you hold your body. It’s not kind to hold yourself rigidly upright. Neither is it kind to force yourself into a posture that you think is “right” or “cool” but that doesn’t allow you to sit comfortably. Find a way to sit that supports kindness and relaxation. Let your muscles soften, especially as you breathe out.

At the same time, it’s not in your long-term wellbeing to slump or to lie down (unless you have an injury that you need to protect). So you’re aiming to find a balance of uprightness and relaxation. The words “dignity” and “ease” convey this very well. So sit with dignity and ease.

3. Regard yourself with kindness.

We all know how to look with loving eyes. We can remember times that we’ve looked with love at a child, a lover, a friend, or even an animal companion. At the beginning of a session of practice, remember experiences such as those. Notice the quality of your experience around the eyes in particular, and anyplace else they might manifest. Let those qualities persist, especially around the eyes, as you turn your attention inward to your own body. Observe your breathing human, animal body with the same fondness that you would have for a sleeping child or beloved pet. Don’t try to make anything happen. Just let it happen.

Keep checking in with your eyes during the practice. If necessary, recollect again the memory of looking with kindness.

4. Empathy before kindness.

Kindness is based on empathy, but very few people actively cultivate empathy at the start of the practice. What I recommend is the following:

  1. First of all recall that that you are a feeling being. Your happiness and suffering are important to you. In fact these are your deepest concerns. You want to be happy (or to have some sense of wellbeing) and you don’t want to suffer. Feel the truth of this in your own experience.
  2. Recall that it’s often difficult to find happiness, and all too easy to suffer. And so you’re doing a difficult thing in being human. You’re not failing when you suffer; you’re being perfectly human.
  3. Knowing that you’re doing a difficult thing in being human, realize that you need and deserve your own support and encouragement. And the main way to provide that is by wishing yourself well, using “lovingkindness” phases.

You can repeat exactly the same steps for anyone else you call to mind in the practice.

5. Remind yourself that the point of the practice is kindness.

The “lovingkindness” phrases I was taught were, “May I be well. May I be happy. May I be free from suffering.” These tended to give me the impression that the point of the practice was to become happy. But the practice is about becoming kinder. Usually if we become kinder we’ll be happier too, but that’s not the main point. So now I usually say something more like “May I be well. May I be happy. May I be kind to myself and others.” This reminds me, over and over, what the purpose of the practice is. And the word “kind” can be a trigger for kindness. It can remind us of the experience of being kind, and thus bring qualities of kindness into our experience.

6. Give yourself time and space.

It’s not kind to bombard yourself with words, so when you’re repeating the phrases it’s important to give yourself time to digest them. So I’ll usually say one phrase on an out-breath, then take a full in-breath and out-breath, and another in-breath, and then say the next phrase on the following out-breath. This allows your being time to take in what you’re saying.

7. Forget about having “lovingkindness for all beings.”

When I was introduced to metta bhavana practice I was told that the purpose was to develop “universal lovingkindness.” Of course I wanted this to be possible, but it always seemed like a lofty goal. You don’t have to call everyone in the world to mind. In fact that’s impossible.

In the final stage of the practice I go back to the principle outlined in an early commentary, the Vimuttimagga (path of liberation). There the final stage of the meditation practice is described in terms of “permeation.” And so what I do is to permeate my awareness with kindness, so that anyone I encounter, either in the world of the senses or in my mind, will be met kindly. That is what universal kindness is. In other words, anyone I meet or think of will be met with an awareness that they are a feeling being, that they want to be happy, and that they need my support because they’re doing a difficult thing in being human.

If there is anyone around me that I’m aware of, I meet them with kindness. When there are people I’m indirectly aware of—for example if I hear cars or airplanes—then I meet those people with kindness. If I call to mind people from other places, then I meet them with kindness too. I simply embrace with kindness anyone who I happen to encounter with my awareness. So I’m not overwhelming my mind by trying to do the impossible task of wishing everyone in the world well.

So if you’re one of those people who struggle with “lovingkindness” meditation, these are seven very practical things you can do to help your practice go more smoothly.

Seven tips on making meditation a daily habit

You can know all about the benefits of meditation. You can know that it’s good for your mental health, offers protection against depression and anxiety, makes you happier, boosts your intelligence, slows aging in the brain, and even makes you physically healthier. You can know all this, and still find it hard to set up a daily meditation practice. You might find that you meditate for a few days, but then miss a day or two, or even find that weeks have gone by and you’ve hardly meditated at all.

Not meditating is a habit. It’s your default. It’s a habit you’ve had for most of your life. And it’s a powerful habit. Meditating regularly is a new habit, and it’s competing with the older and more established one. This means that for most people, setting up a daily meditation practice is hard. But there are things we can do that make it easier. So here are seven tips for setting up a rock-solid daily meditation habit. (If you’re interested, these tips come from my online course, “Get Your Sit Together,” which will help you become a daily meditator.)

1. Lower the Bar

One of the most common mistakes people make in trying to set up a daily meditation habit is to aim too high. They think that a “proper” meditation should be something like 20, or 30, or 40 minutes in length. And while it’s wonderful to have aspirations to sit for that length of time, it’s almost inevitable when there will be days when that won’t happen because you’re just too damned busy. By all means, aim to sit for as long as you want, but if you don’t want to end up skipping days (and then slipping back into the easy and established habit of not meditating at all), then accept that it’s OK to meditate for as little as five minutes a day.

You can even forget about sitting for 20 or 40 minutes, and just make that your aim: you’ll sit every day, even if it’s just five minutes. Five minutes is not hard to manage. And once you’ve set up your daily habit, it’s not hard to extend the length of time you meditate for.

2. Don’t use calendar days

When you think about meditating daily, you probably think in terms of meditating within each 24-hour period that runs from midnight to midnight. But it’s much more helpful to think in terms of your days starting when you wake up and ending when you go to sleep again. That way, when you have a crazy day of running around, and you don’t even get home until midnight, you can have a quick sit and you’ve still meditated that day.

3. Keep a visual reminder

Eventually a daily habit becomes something you just do. You don’t need to put “brush teeth” in your planner. You just do it. That’s the eventual aim with your meditation practice. But at the start of establishing a new habit you need reminders. Those reminders have to be prominent, so that you actually see them. A simple calendar—preferably a paper rather than an electronic one—makes an ideal reminder, especially when it’s in a high traffic area in your house, like the refrigerator door. Why paper? It’s just there, in plain view. You don’t have to make any effort to see it. You don’t have to pick up a phone or open a computer. You don’t have to remember to open an app. Those things are barriers, and you don’t want barriers. There are enough of those things in our lives. With a paper calendar on the fridge door, you’ll see the reminder just by living in your house.

A calendar is also a way of reinforcing that you’re making progress. Put a large check-mark on each day you meditate. Check-marks are visually more positive than X’s. If you have a green marker pen then that’s even better. Green is the color of success! As you complete days of meditation, you’ll start forming a chain of check marks, which is very encouraging. You won’t want to break the chain!

4. Use a mantra

No, I’m not talking about chanting “Om.” If we have a history of falling away from our meditation practice, one of the things that can happen is that we develop a self-image along the lines of “someone who can’t meditate regularly.” That happened to me. I saw other people who were able to meditate daily, apparently with no difficulties. But no matter how I tried, I’d miss a day here or there, or sometimes not meditate for days at a time.

So I developed the mantra, “I meditate every day. It’s just what I do. It’s part of who I am.” I would say this to myself even during my meditation practice. I’d repeat it in the shower, while walking, while driving my car, before going to sleep and on waking in the morning. Of course you actually have to meditate as well! But the mantra starts changing your self-view. And in time you simply don’t want to miss a day, because you see yourself as someone who meditates every day, and you’ll make every effort to get your butt on your cushion.

5. Use guided meditations

If it helps, use guided meditations. Setting up a new habit of meditating daily involves a fair amount of work, so let someone else do the work of guiding you. Even for experienced meditators, listening to a good guided meditation can help you develop new skills, and embrace new perspectives. For beginning meditators, guided meditations can make the difference between having a sit you feel happy about versus one where you spend almost all your time in distraction.

6. Don’t worry about the quality

A sit is a sit. We’d all like to have every meditation be calm and blissful, but realistically you’re going to be distracted a lot of the time. The thing is, though, that even the distracted meditations are helpful. So just do it. Any sit you do is a good sit, and the only bad sits are the ones you don’t do.

7. Congratulate yourself!

In developing a habit, there has to be a reward. You have to feel better about doing the thing than doing some alternative. Even in brushing your your teeth in the morning you get the reward of having a nice minty flavor in your mouth and you get rid of any night-time odors. That feels good. You’d feel worse if you didn’t do it.

Meditation can be inherently rewarding, but it can also be a struggle. And there are plenty of other things you could do instead that give instant rewards, like checking Facebook or reading an interesting article on the web. In the face of that kind of competition it becomes almost essential to consciously reward yourself, and probably the best way of doing that is to congratulate yourself. So at the end of your meditation, give yourself a clear, verbal message of congratulations: “Yay me!” Try standing up and raising your arms in salute, like a running crossing the finish line. This brings about pleasant physiological and psychological effects: in other words it makes you feel good!

Then, check off your calendar. Feel good about putting a big, bold check mark on today’s box. And feel good at watching the chain getting longer! The more you associate pleasant feelings with your meditation practice, the more you’ll feel you want to do it. Rewards are motivating.

So, those are just seven things you can do to help support you as you set up a daily meditation habit that can improve your life in all the ways I mentioned in the opening paragraph.

The seven top frustrations for beginning meditators (and how to overcome them)

Recently I was asked to contribute a couple of paragraphs on top frustrations for beginning meditators (and how to overcome them). The link’s at the bottom of this article. I was in good company, with Tara Brach and Andy Puddicombe, for example. But two paragraphs isn’t enough to do justice to this topic and I thought I’d take the opportunity to come up with my own list.

So here it is: The seven top frustrations for beginning meditators, and how to overcome them.

1. Expecting instant results

A lot of people are looking for a quick fix. They hope that meditation is going to do something to them. Something good, of course. But meditation is actually us working with our own minds. And this takes time. We’ve built up habits of overthinking, reacting, self-judgment and so on over many years. We bring those habits into our meditation practice, and we have to learn first to identify them and then to work with them. It takes time to unlearn old habits. It takes time to develop newer, more helpful habits.

The solution: Understand that meditation is like exercise; you don’t go to the gym and become instantly fit. It’s something that you need to do regularly in order to see the benefits.

2. Realizing that the mind is so busy

It’s a very common experience to sit down to meditate and discover our minds are all over the place, with thinking going on almost non-stop. We sometimes call this “monkey mind” after the image of a monkey swinging from branch to branch, not settling down anywhere but instead always focusing on something new, until that’s abandoned for the next new thing. When we’re beginning it’s often not just hard to find any calmness, but actually impossible.

The solution: Accept that the mind is busy. Even people who have been meditating for years have times when their minds are thinking almost non-stop. The difference is that they don’t bother about it. They don’t see it as a sign that something is wrong. They know to accept that this is what the mind is like, sometimes. So they don’t get frustrated when lots of thoughts arise. They simply let go of the thinking, over and over again, and return to the meditation practice.

3. Physical discomfort

At first we may not know how to sit comfortably for meditation. This may happen when we try to force ourselves to sit in a cross-legged position when we don’t have the flexibility to do so. Or we may not have very good equipment, and we’re sitting on very soft cushions that can’t support our weight. Or even if we have a good posture and the right equipment, but it may just be that we’re not used to sitting that way for very long. The discomfort that comes from sitting in a posture that doesn’t work for us can make a meditation session sheer torture.

The solution: An experienced teacher can help you to find a good posture (and we have an online guide to posture right here on Wildmind. They can also help you choose the right equipment; some people need to use chairs, or special meditation benches, rather than try to sit on cushions. And once you have all that sorted out, your body will learn to be more at ease and you’ll be able to sit for longer without discomfort.

4. Getting bored

Boredom is a common problem for beginning meditators. Breathe in. Breathe out. Breathe in. Breathe out. Are we there yet?

Boredom happens when we’ve begun to calm the mind down, but haven’t yet learned to appreciate the simply beauty of our experience. A lot of us are in our heads: we spend so much time thinking that we forget how to experience the body. And so when our thinking starts to slow down there’s just not much left for us to appreciate. And it’s hard to stay motivated doing something that we find boring, and so we just give up.

The solution: In the long-term, interoception (the ability to sense what’s going on in the body) is something that we get better at with practice. As we continue meditating we find that our experience of the body becomes richer, more detailed, and more pleasurable. Eventually the body can be a source of source of pleasure in every waking moment. If we just keep going, this will happen. On the way there, it’s helpful for us to let go of the idea of paying attention to the breath, and instead to be aware of the breathing. This opens up the way for us to have a much richer, fuller, and more enjoyable experience in meditation. The breathing involves the entire body in a dance of interwoven sensations. When we begin to experience it this way, we’re no longer bored. And we find that our interoceptive ability improves rapidly, so that we have a fuller and more satisfying experience of the body.

5. Not seeing progress

It’s natural to want your meditation practice to do something for you—to bring you benefits. And you wonder when it’s going to start doing that. Why is my mind still full of thoughts? you might wonder. The thing is that being overly concerned about where you hope meditation might take you actually interferes with your ability to experience and enjoy the present moment. Often people aren’t able to fully experience the degree to which they’re changing; other people may see them becoming calmer and happier, but they themselves don’t. Why? Because we’re so close to ourselves, we don’t see ourselves clearly.

The solution: You’ll make more progress if you aren’t so concerned about progress. Just be present. It’s like a family on a long car ride: the kids in the back are constantly asking how long is it going to be until we get there, while the adults are better able to relax into the journey, without wanting to be elsewhere.

6. Believing your doubts

Placing too much trust in the thoughts that the mind creates is something that affects experienced meditators as well as beginners. They can be a little or not so little voice saying things like, “You’re not very good at this. Other people are, but not you. You’re not really cut out to be a meditator. In fact you’re a terrible meditator. You might as well give up.” If we believe these voices, it can be very hard for us to continue with our practice.

The solution: It’s radical to realize that we don’t have to believe our thoughts. Thoughts are just stories. Sometimes they’re reasonable and helpful stories, but sometimes they’re just rationalizations of our fears. There can actually be parts of us that are afraid of changing in positive ways. And those parts of us can try to derail our practice by telling us how bad we are at it. So learn to step back and to treat your inner storyteller with skepticism. These kinds of negative monologues are what we call the hindrance of doubt. Once we learn to identify this hindrance, we’re less likely to be taken in by it.

7. Setting up a regular practice

It can be very hard indeed to set up a daily meditation practice. This is true even when meditation is going well for us and we’re enjoying it! We can find that we’re just too busy, or that there’s resistance even if we do have the time to sit. Sometimes this causes people to gradually give up meditation. They don’t sit for a few days, then maybe a couple of weeks go by and they forget to even try.

The solution: First, commit to sit, even if it’s just for five minutes a day. It’s better to meditate for a short time daily, than to do longer sits and skip days. It’s much better to do a little meditation than none! Second, try out my mantra: “I meditate every day. It’s just what I do. It’s part of who I am.”

This simple tweak to your self-view can get you meditating daily

Meditation is a powerful practice, making us healthier, happier, and more compassionate. But even if you know this — even if you’ve experienced this — it can be hard to meditate regularly.

If you’ve had trouble establishing a daily meditation practice this may have seriously affected your self view. You may have come to believe that you are not the kind of person who can meditate daily. And that belief discourages you from meditating, becoming a self-fulfilling prophecy.

So let’s do something about that.

I’m going to share the tool that finally helped me to establish a rock-solid daily meditation practice!

Despite all the benefits of meditation that I’d learned about from science studies (it keeps you healthier, reduces stress, promotes happiness, slows the aging in your brain, reduces pain) and from my personal experience (life is much easier when I meditate regularly) I used to find it very hard to get myself onto the cushion every single day. I’d miss a day, or two, or three — and then find it was harder and harder to get back into the habit.

Then I discovered a technique that worked for me. And it seems to work for other people as well. It’s very simple: Just keep repeating to yourself the following mantra: “I meditate every day; It’s just what I do; It’s part of who I am.”

What repeating this mantra does is to reprogram your sense of who you are. You start to overwrite the belief that you can’t meditate daily (unlike other, “better,” meditators). In time, the belief that you meditate daily starts to take root and grow.

Now a few things about this:

You may be thinking, “It’s not true. I don’t meditate every day.” And you might not want to repeat something that’s not true. But regard this mantra as a statement of intention. You’re talking about your life from this point onwards, not about the past.

So it’s true now. As a statement about today, or however many consecutive days you’ve meditated, it’s completely factual! So choose not to believe those “Yes, but…” thoughts. Acknowledge them, but say to them “I hear you, but I’m choosing not to believe you.”

You need to repeat the phrases a lot. Say them to yourself when you first wake up in the morning. Say them in the shower. Say them while you’re driving or sitting on public transport. Say them while you’re washing the dishes; in the gym; while walking; while you’re lying in bed waiting to fall asleep. Say them while you’re meditating!

It’s not enough just to repeat the mantra and hope that it’s going to do all the work for you. The mantra will make meditating easier, but you still have to make an effort to sit daily. So commit to meditating for a minimum of five minutes sometime every day between waking up in the morning and going to sleep again.

In time you will realize that the mantra describes you. You do meditate every day. It is just what you do. Your daily practice is part of who you are. You don’t even think about it, or have to make a decision to do it, any more than you have to make a decision to brush your teeth every day. You just do it.

Five simple mindfulness practices for people who hate to meditate

Just as you can exercise the body for better performance, the mind too can be trained, honed and sharpened. Mindfulness has been shown to break negative thought patterns, reduce stress and anxiety, and sharpens focus.

Simple mindfulness practices

1. Mindful walking. If sitting meditation isn’t your thing, you can try walking meditation. This is a common practice at meditation retreats, where you’ll often alternate between a period of sitting meditation and walking meditation. When you get up from your desk to go to the bathroom, talk to a colleague or get a cup of coffee, rather than mindlessly walking, trapped in your thoughts, bring your attention to the physical movement of talking. Notice your feet on the floor, the weight of your body shifting from one leg to the other. Feel your arms swing. Notice the temperature in the room. Pay attention to whatever your senses can notice.

2. Mindful eating. How often do you sit down to eat, completely distracted? Perhaps you’re checking your email, Twitter or Facebook, or just spaced out.

Try this: when eating, simply eat. No digital device, book, newspaper, etc. Try eating alone. Pay attention to what you’re eating, the sensory experiences—taste, smell and texture. Notice the color of the food. You can even spend a moment being grateful for the food you’re consuming.

3. Mindful speaking & listening. One unexpected benefit of mindfulness is that I’ve become a better listener. Rather than thinking of my response (or rebuttal), simply listening, fully and noticing my own internal dialogue has been an interesting experiment. I find that I am much better able to see the other person’s perspective and be more thoughtful in my response. I can also create more spaciousness in the conversation because I’m not rushing or waiting to add my two cents.

Listening is perhaps one of the most valuable gifts we can offer to others. Offer it generously whenever possible and bring your best intentions. Especially in bitterly heated negotiations, or contentious situations, I’ve found that bringing a mindful attitude leaves everyone feeling heard and tends to deescalate charged emotions.

4. Mindful showering and washing. During my first mindfulness class at Stanford University, our instructor, Mark Abramson, D.D.S., assigned “mindful showering” as our first homework. We often miss moments of pleasure and enjoyable sensory experience due to constant distraction and busyness of the mind.

Rather than going through your day’s to-do list, worrying about that meeting you have later in the day, feeling angry after reliving some argument you had 10 years ago or whatever may be distracting your mind, simply pause and feel the shower. Notice the warm water, all the delightful scents, and give a moment of gratitude for the privilege of clean water.

5. Practice yoga. It’s rather unfortunate that yoga as it’s often practiced is simply seen as “exercise.” The practice of yoga is much more than that. It’s the perfect place to practice mindfulness. During your next yoga class, really bring all of your awareness to what is happening. I like to start each yoga practice by taking a minute or so to simply notice the sensation of my feet on the yoga mat. On the days where I can’t make it to the studio, I still practice. I really enjoy Yoga with Adriene for short practices I can do at home or when I’m traveling.

Meditation tips for surviving holiday stress

The holiday season can be a perfect storm of stressors: financial strain, crowded malls, striving for perfection when we’re entertaining or buying gifts, travel, over-indulgence in food and alcohol, dealing with seldom-seen relatives, and for some of us being on our own while it seems everyone else is merrymaking.

This is where meditation comes in really handy! It’s been shown to reduce stress, so that we can feel at least a little calmer when the world around us is going into a consumeristic frenzy. It helps to reduce depression, too, for those who find that the holiday season is a downer. It promotes joy and other positive emotions. And it helps boost empathy and kindness, which is a mercy when you’re dealing with your drunk, racist uncle.

So here are a few tips for helping you to keep calm and stay positive during the holiday season.

Be mindful of your purpose

Mindfulness (observing our present-moment experience) is closely associated with a quality called sampajañña, which could be translated as “mindfulness of purpose.” Mindfulness of purpose helps connect us with the kind of life we want to create for ourselves.

It’s good to remember that holidays are “holy days.” They’re supposed to help us develop spiritual values that enrich our lives. This doesn’t necessarily mean going to a synagogue, church, or temple; spiritual values include things like resting (so that our batteries are recharged), connecting with others, experiencing gratitude and appreciation, and giving. It’s easy for things to get our of balance. It’s good to give gifts, for example, but giving material things to loved ones doesn’t mean much if we’re so stressed we’re also making them miserable.

So, reflect on what the holidays are about for you, and keep that in mind. It might help you catch yourself when you’re acting in ways that undermine your overall purpose.

Don’t just do something, sit there!

If you don’t have a meditation practice already, you might think that the holiday season is a bad time to start, and if you already have a practice, it’s tempting, when things get busy, to stop meditating. But regular meditation doesn’t have to take a lot of time. A five or ten minute meditation is enough to help us bring a bit more calm and balance into our lives. Start (or keep) sitting!

Keep coming back to compassion

The Reverend Ian Watson, whose pen-name was Ian Maclaren, used to say, “Be kind, for everyone you meet is fighting a hard battle.” Keep reminding yourself that all those people you tend to get annoyed by are just like you. They want to be happy and don’t like suffering. And, just like you, they don’t experience as much happiness as they’d like and encounter way too much suffering for comfort. Bear this in mind, and you may find that you’re just a little gentler and more understanding with people. The reduced conflict will reduce your stress levels.

Forgive yourself!

Don’t stress out about stressing out! When you lose your patience, remember that we all slip up. When you feel frazzled, remember that this is the normal human response to being overloaded. When you find you’re getting down on yourself or things are hard, place a hand gently on your heart and say, “It’s OK. I care about you and want you to be happy. I forgive you.”

Be kind in crowds

When you’re in a crowded mall, it’s easy to get stressed by how slowly everyone is moving. Try repeating “May we all be well and happy” as you navigate the throng. It’ll help displace some of those “My god, could these people move any slower!” thoughts

Take a breath

Get used to coming back to your breathing. Paying attention to the sensations of your breathing helps you to let go of stress-inducing thoughts, which allows you to dial back on the adrenaline. You can take a few mindful breaths while you’re standing in line, while on an escalator or in an elevator, or as a mini-break while cooking or wrapping gifts.

Remember impermanence!

Somewhere in the boxed set of Game of Thrones videos you’re giving to a loved one, it says “Valar Morghulis” — everyone must die. Although that might seem like a depressing thought at a time of the year that’s supposed to be about celebration, you’re actually more likely to appreciate people you care about, and to be patient with people you have difficulty with, if you remember that our time together on this planet is short.

Lastly, a meditation practice is for life, not just for Christmas! Keep sitting, even once the holiday season is behind you.

Seven ways to bring lovingkindness into daily life

My experience has been that although mindfulness meditation helps me to feel more joyful, an equivalent amount of lovingkindness meditation has an even greater effect on my sense of well-being.

Imbuing the mind with kindness insulates us from negativity, so that unskillful thoughts and emotions can’t easily take hold. It improves our emotional resiliency, so that challenging circumstances are less likely to drag us down. And it also helps us to feel greater contentment and happiness.

It’s not just formal sitting meditation practice that has this effect, though. Many other activities in daily life can become opportunities to cultivate metta. Here are a few suggestions to help you increase the amount of kindness in your life.

1. Mirror Meditation
As you’re looking in the mirror in the morning—while shaving or putting on makeup or fixing your hair—wish yourself well. Look at the face you see before you, and recognize that here is a being who wants to be happy, and who often finds happiness elusive. Repeat the metta phrases of your choice. Something like, “May I be well. May I be happy. May I find peace.”

2. Eating and Drinking
Practice gratitude. As you’re eating or drinking, recall that other beings made it possible for you to do this. The coffee you’re drinking or the cereal you’re eating have been grown, harvested, transported, and processed by many, many thousands of beings. The machinery used to do that growing, harvesting, transporting, and processing also involved many tens of thousands of beings. When you start to consider things like the clothing, the road systems, the housing, the electricity, etc., needed for those people, then you realize that you’re literally being served your breakfast by millions of people. So say “thank you,” and wish those beings well.

3. Driving or Walking
Whether you’re driving, walking, or taking public transport, any traveling you do is an ideal opportunity to wish others well. You can simply repeat “May all beings be well” as you see travelers and pedestrians passing by. But you could try giving up your seat on the bus, or letting someone merge into traffic, and notice how that makes you feel.

4. Working
Remember that every being you meet at work wants to be happy, but generally isn’t very skilled at finding happiness. This being human is a difficult thing. See if you can at least not make it harder for others to be happy, and perhaps make it just a little easier. Try telling yourself, “This person is doing the best they can with the resources available to them,” and notice how it changes your feelings about them.

5. Shopping
While cruising the aisles of your local supermarket, send salvos of metta towards other shoppers. When you’re in the line for the checkout, keep up a constant stream of well-wishing: “May you be well. May you be happy. May you be kind to yourself and others.”

6. Watching the News
There are people on the news who are suffering, and they’re the obvious recipients of your lovingkindness. The same applies for those who have done positive things. But there will also be people you might normally feel angered by—politicians from rival parties, criminals, people waging war—and it’s important to wish that they become kinder. Our harboring ill will toward them doesn’t affect their lives at all, but diminishes our own sense of wellbeing.

7. Hitting the Hay
Traditionally, the practice of lovingkindness is said to help promote good sleep and prevent insomnia. Lying in bed is a lovely time to wish yourself and others well. Wish yourself well, with particular focus on anything you have to rejoice about that day. Then wish yourself well with a focus on anything painful and unresolved from your day. Send lovingkindness to any feelings that come up. And wish others well. You can send kind and loving thoughts to family, to friends, and to people you’ve encountered during the day.

Slipping these extra minutes of lovingkindness practice into your daily life will bring you closer to an emotional tipping point where you feel unusual amounts of joy and wellbeing.

Seeing yourself with loving eyes

A lot of people have difficulty wishing themselves well, even in lovingkindness meditation. Here’s an approach that might help.

Imagine that you’ve been transported back in time, and you have the opportunity to hold yourself moments after your own birth. How would it be to cradle that tiny body in your hands, to see this small being, newly emerged into the world, so full of potential?

What would you want for this tiny version of yourself? I’d imagine you’d want him or her to grow up healthy and happy, to have the resilience to deal with life’s difficulties, and to be a kind and ethical person.

What would you feel? Love? Protectiveness? Joy? Care? Awe?

Would you have any anger or resentment against this newborn you? I presume not. Any blame? I doubt it.

You don’t have to time-travel to have this experience. This is what it can be like to have self-compassion and to be kind toward yourself. This is what it can be like to hold your own being in awareness, and to regard it with care, tenderness, and appreciation, to accept yourself as you are, to see yourself as newborn in every moment, to want nothing but the best for yourself.

Next time you feel hurt, or unsure, or anxious, or ashamed, try imagining that the hurt part of you is like a tiny baby that’s in need of reassurance. Give yourself loving attention. Hold yourself with tenderness, with kindness.

When we relate to ourselves in this way, it’s easier to regard others too in a similarly compassionate and kindly way. Self-compassion is not selfish—it’s the first step in being genuinely compassionate to all beings.
