How to live without causing fear

We evolved to be afraid.

The ancient ancestors that were casual and blithely hopeful, underestimating the risks around them – predators, loss of food, aggression from others of their kind – did not pass on their genes. But the ones that were nervous were very successful – and we are their great-grandchildren, sitting atop the food chain.

Consequently, multiple hair-trigger systems in your brain continually scan for threats. At the least whiff of danger – which these days comes mainly in the form of social hazards like indifference, criticism, rejection, or disrespect – alarm bells start ringing. See a frown across a dinner table, hear a cold tone from a supervisor, get interrupted repeatedly, receive an indifferent shrug from a partner, watch your teenager turn her back and walk away . . . and your heart starts beating faster, stress hormones course through your veins, emotions well up, thoughts race, and the machinery of fighting, fleeing, freezing, or appeasing kicks into high gear.

The same thing happens in the other direction: when you send out any signal that others find even subtly threatening, their inner iguana gets going. That makes them suffer. Plus it prompts negative reactions from them, such as defensiveness, withdrawal, counter-attacks, grudges, dislike, or enlisting their allies against you.

Thus the kindness and the practical wisdom in the traditional saying, “Give no one cause to fear you.”

You can – and should – be direct, firm, and assertive. Without needing to fear you, others should expect that if they break their agreements with you or otherwise mistreat you, there will be consequences: you reserve the right to speak up, call a spade a spade, step back in the relationship if need be, take away the privileges of a misbehaving child or the job of a dishonest employee, and so on. But this is simply clarity. Rocks are hard; you don’t need to fear rocks to take their hardness into account: I know this as an aging rock climber!

Much of the time the fear – the anxiety, apprehension, unease – we trigger in others is mild, diffuse, in the background, maybe not even consciously experienced. But studies show that people can feel threatened by stimuli they’re not actually aware of. Think of the little bits of irritation, caustic tone, edginess, superiority, pushiness, nagging, argumentativeness, eye rolls, sighs, rapid fire talk, snarkiness, demands, high-handedness, righteousness, sharp questions, or put downs that can leak out of a person – and how these can affect others. Consider how few of these are necessary, if any at all – and the mounting costs of the fears we needlessly engender in others.

Think of the benefits to you and others of them feeling safer, calmer, and more at peace around you.

Assert yourself for the things that matter to you. If you are sticking up for yourself and getting your needs met, you won’t be as likely to get reactive with others.

Appreciate that the caveman or cavewoman brain inside the head of the person you’re talking with is automatically primed to fear you, no matter how respectful or loving you’ve been. So do little things to prevent needless fears, like starting an interaction by expressing whatever warmth, joining, and positive intentions are authentic for you. Be self-disclosing, straightforward, unguarded. Come with an open hand, weaponless.

As you can, stay calm in your body. Get revved up, and that signals others that something bad could be coming.

Slow down. Fast talk, rapid instructions or questions, and quick movements can rattle or overwhelm others. Sudden events in our ancient past were often the beginning of a potentially lethal attack.

Be careful with anger. Any whiff of anger makes others feel threatened. For example, a crowded and noisy restaurant will suddenly get quiet if an angry voice is heard, since anger within a band of primates or early humans was a major threat signal.

Consider your words and tone. For example, sometimes you’ll need to name possible consequences – but watch out, since it’s easy for others to hear a threat, veiled or explicit, and then quietly go to war with you in their mind.

Give the other person breathing room, space to talk freely, a chance to preserve his or her pride and dignity.

Be trustworthy yourself, so that others do not fear that you will let them down.

Be at peace. Know that you have done what you can to help prevent or reduce fears in others. Observe and take in the benefits to you – such as others who feel safer around you give you less cause to fear them.

Hug your inner monkey!

To simplify a complex process, your brain evolved in three stages:

  • Reptile – Brainstem, focused on avoiding harm
  • Mammal – Limbic system, focused on approaching rewards
  • Primate – Cortex, focused on attaching to “us”

This post is about weaving the sense of being included and loved into the primate cerebral cortex.

In ancient times, membership in a band was critical to survival: exile was a death sentence in the Serengeti. Today, feeling understood, valued, and cherished – whether as a child or an adult, and with regard to another person or to a group – may not be a life and death matter (though studies do show that survival rates for cancer and other major illnesses are improved with social support), but it certainly affects one’s happiness and effectiveness.

Unfortunately, many of us have encountered significant shortfalls of incoming empathy, recognition, and nurturance – or experienced wounds of abandonment, rejection, abuse, dismissal, or shaming.

Therefore, both to satisfy an innate human need for connection and to remedy old pain, it’s important to “hug the monkey” (an admittedly goofy phrase) inside yourself and thus absorb in one form or another that most fundamental human sustenance: love.

How?
Try to routinely get a basic sense of feeling cared about. Basically, imagine being in the presence of someone you know wishes you well; it could be a human, pet, or spiritual being, and in your life today or from your past; the relationship doesn’t need to be perfect as long as you matter to this person in some way, such as liking, appreciating, or loving you. Then, based on the fact that this person does care about you, open to feeling cared about in your body, heart, and mind. Savor this experience and really take it in. Help it sink down into you, all the way down into young, tender layers of your psyche . . . and really far down into those ancient primate parts in you and everyone else that desperately need to feel bonded with others, included in the band, recognized, and valued.

Next, get a sense of your own caring nature. Think of someone you naturally care for, and explore what caring feels like in your body, emotions, thoughts, and inclinations toward action. In the same way, explore related experiences, such as being warm, friendly, affectionate, nurturing, encouraging, protective, acknowledging, or loving. Here too, really know and take in the sense of what it is like for you to “hug the monkey” in other people.

Now imagine a “caring committee” inside yourself that is involved with caring both for others – and for yourself. My own committee includes the plump fairy godmother in Sleeping Beauty, an internalized sense of my parents and others who’ve loved me, spiritual teachers, Gandalf, and tough-but-kind coaches on my journey through life.

Who (or what?!) is on your own committee? And how powerful is this committee in terms of caring for you compared to other forces inside your own mind? Since the brain is a giant network with many nodes, the psyche has many parts. These parts often coalesce into three well-known clusters: inner child, critical parent, nurturing parent. (Another way of describing these three clusters is: vulnerable self, attacker, protector.)

In most people, the inner nurturer-protector-encourager is much weaker than the inner critic-pusher-attacker. So we need to build up the caring committee by frequently taking in [link] experiences of feeling cared about – and then to call on and listen to this committee!

So – get a sense of parts within you that want to feel seen, included, appreciated, wanted, respected, liked, cherished, and loved. Everyone has these parts. They often feel young, soft, or vulnerable. As you open to hearing from them, notice any dismissal of them, or minimizing of their needs, or even disdain or shaming. Ask your caring committee to stick up for these parts, and to tell them their longings are normal and healthy.

Imagine your caring committee soothing very young parts of yourself … praising and delighting in older parts of you … offering perspective and wisdom about tough experiences you’ve had … reminding you of your truly good qualities … pulling for the expression of the best in you … hugging you, hugging those soft longing parts inside you, giving them what they need … and feeling down to the soft furry little sweet monkey inside you and every human being, holding and loving and hugging it.

And meanwhile, your young, yearning, vulnerable, or bruised parts – and even your inner monkey – can feel that they are receiving what they’ve always needed, what everyone needs: recognition, inclusion, respect, and love.

Into ‘the science of thriving’

Anndee Hochman (The Inquirer): Richard Davidson has seen people change their minds.

Davidson, a neuroscientist at the University of Wisconsin, has used high-tech imaging tools to peer into the brains of Buddhist monks, electrodes trailing like spaghetti from their scalps, as they practice meditation. And he has seen their brains light up in areas related to empathy, attention, and mind-body interaction.

Davidson’s conclusion: We can train our brains – and our selves – to be more attentive, more compassionate, and even happier. “The key point is that happiness and other positive characteristics are best regarded as skills,” he says. “We can . . . engage in intentional efforts to cultivate positive habits of mind.”

This week Bodhipaksa had an opportunity to interview Goleman about the cross-over between Emotional Intelligence and meditative practice.

Bodhipaksa: When I was trying to think of who “The Brain and Emotional Intelligence” would be useful for, I found I couldn’t think of anyone who wouldn’t benefit from reading it. Did you have a particular audience in mind when you wrote the book?

B: Well, I guess it would be good if everyone with a brain buys your book. Since you first started writing about emotional intelligence the workings of the brain have become much better understood. What research has most surprised you?

The Brain and Emotional Intelligence: New Insights

DG: I was delighted to discover the emerging field of social neuroscience, the new understanding of what happens in two brains while people interact rather than just in one brain alone. That ongoing surprise was why I went on to write Social Intelligence, and now “The Brain and Emotional Intelligence.” I’m particularly intrigued by the new findings on the different role the right and left hemispheres play in an “Aha!” moment of creative insight.

B: That was an especially interesting aspect of your book, especially in terms of insights arising when we’ve intensely focused on a problem and then let go of it and relaxed. A lot of meditators, of course, find that their meditation sessions become creative-thinking sessions. And the tradition doesn’t have much to say about this; I don’t think Buddhism offers any advice on how to think creatively or how to deal with creative thoughts that arise in meditation beyond “let them pass.” Do you have any advice — from your own practice or from your studies — of how to deal with creative thoughts arising in meditation?

DG: As a writer, I’ve long wondered about this. Especially because I like to have a period of writing just after my morning meditation session – I find the writing comes most easily then. And, of course, I get lots of good ideas while meditating – after all, the data suggests greater brain coherence during a session, and that fosters making new connections. This was pretty much settled for me by Anagarika Munindra, my first vipassana teacher, who advised me that when I got a great idea during a session, I just jot it down and let go of it. Over the years that pretty much has been a fall back – most often I just trust that the juicy ideas will come back to me after the session.

B: As a meditation teacher I now find I talk much more in terms of the brain, neural pathways, the relationship of the frontal cortex to the amygdala, etc, than I ever did before. Have you see that happening widely, and if you have can you give some examples?

DG: You’re not alone. Jack Kornfield now teaches each year with Daniel Siegel, the UCLA neuroscientist who wrote The Mindful Brain. And as dharma teachers learn more about brain science, it will be natural to weave these findings into talks. The principle of teaching in the terms that people understand – as the Buddha urged – suggests that in the West this integration of science and Buddhism will strengthen.

B: I actually find myself wanting traditional Buddhist models for discussing mental states — the hindrances, jhanas, etc — to be better understood in terms of their neural correlates. Is anyone working on that kind of investigation, or has work been done that can help elucidate those Buddhist models?

DG: This, I hope will be part of the program in the new field of contemplative neuroscience being spearheaded by scientists like Richard Davidson at Wisconsin and contemplatives like Matthieu Ricard of Sechen Monastery, who work in close collaboration.

B: Do you know what kind of things they’re working on at the moment?

DG: I believe they are continuing to add to their database of meditation adepts –- people with more than 15,000 lifetime retreat hours — and also creating a large sample of longtime Western meditators, whose experience totals are lower that the adepts. I also hear Davidson has some neat new methods for tracking changes in neuroplasticity.

B: One of the things you point out in your new book is that some parts of the brain communicate with each other through ganglia in the gastro-intestinal tract. I found that particularly interesting because in my own teaching I emphasize the relationship between feelings (or vedanas, which are really gut feelings) and the whole complex of thought and emotion that follows from those feelings. Can you comment on that aspect of research a bit more?

DG: In sensing the feelings throughout the body, the insula is another structure of real importance. This nodule allows us to scan for gut feelings, or to sense what’s up with our big toe, for that matter. Such sub-cortical circuitry knows more than we can say –- our life wisdom is embodied, cognitive scientists now tell us –- and so vedana vipassana may be one way to tune up our inner sensing ability.

B: Vedana vipassana meaning clearly sensing our feelings?

DG: Yes –- as taught, for example, by Goenka-ji, who was an early teacher of mine.

B: Do you think that at some point scientific studies of meditation might be changing how we meditate, for example by showing that some techniques are more effective than others, or perhaps by incorporating new techniques, such as combining fMRI with visual feedback, as in a recent study at the University of British Columbia?

DG: If meditation starts to be determined by what a machine tells us rather than by a qualified teacher, I suspect we may start to veer off the path.

B: I’d be wary of that as well, although I’d imagine that for some people with low self-awareness who have difficulty being objective about their feelings these methods could be useful, at least initially.

DG: These mechanical aids may prove useful for people with trouble concentrating –- for example, those with ADHD.

B: I was taking the UBC study as an extreme example, though, and was wondering if there might be more subtle factors at play. After all, as you’ve said, the neuroscience is already changing how we talk about and teach meditation, and in your book you tie an understanding of neuroscience into the art of learning new habits — so is it possible that neuroscience might change how we do meditation?

DG: Perhaps.

B: So far the research has been quite validating for those of us who practice and teach meditation. Have there been any studies done that you think might make meditators look more deeply at their assumptions? For example, you point out that it can be beneficial to be in a bad mood because you look at things more critically. I think some Buddhists might be reluctant to see “negative mental states” as having a useful role to play; the ultimate goal after all is to get rid of them entirely!

DG: Buddhist practitioners would probably make bad bill collectors –- that’s one profession where people actually put themselves in foul moods to be more effective.

B: It’s probably not an example of Right Livelihood! Which leads me to my next question. Some people are concerned because meditation is often being studied — and taught —  detached from its traditional context of ethics. To what extent do you share this concern?

DG: I remember voicing this very question to my first dharma teacher, Anagarika Munindra, in Bodh Gaya in 1970. He said,” Whatever gets people to meditate is beneficial.” The Dalai Lama seems to share this outlook, when he has encouraged neuroscientists to study dharma methods outside the context of Buddhism, rigorously evaluate their benefits, and if they prove helpful, to share them widely.

B: I tend to think the same way, and I assume that an interest in meditation will lead to an interest in living with mindfulness and compassion. Besides I’m already noticing that science is showing that some traditional notions of what constitutes ethical behavior — giving, expressing gratitude, having loving relationships with friends and family — bring about happiness. Is the neuroscience of ethical behavior something you’ve looked into?

DG: Not yet. But Sam Harris has done a good job in his book, “The Moral Landscape.”

B: Lastly (a big question, I know) neurologically speaking, can you see any way the traditional conception of enlightenment as a state entirely free from craving and ill will could actually work? Is the brain that plastic? Can the parts of the brain governing fear, anger, etc go permanently offline or be permanently kept in a state of regulation? Or do you think that Enlightenment is simply an extraordinarily well-regulated brain, but not a state of complete freedom from negative emotional states?

DG: A wonderful question –- the big question, really. The short answer is, We don’t know yet. I love what the Dalai Lama once told me: “Some day the brain scientist and the meditator whose brain is being studied will be one and the same person.” Maybe then we’ll get your answer.

Meditation has the power to make dramatic changes in your physical and psychological health

Many people see meditation as an exotic form of daydreaming, or a quick fix for a stressed-out mind. My advice to them is, try it.

Meditation is difficult, at least to begin with. On my first attempt, instead of concentrating on my breathing and letting go of anything that came to mind, as instructed by my cheery Tibetan teacher, I got distracted by a string of troubled thoughts, then fell asleep. Apparently, this is normal for first-timers. Experienced meditators will assure you that it is worth persisting, however.

“Training allows us to transform the mind, to overcome destructive emotions and to dispel suffering,” says Buddhist monk Matthieu Ricard. “The numerous and profound methods that Buddhism has developed over the centuries can be used and incorporated by anyone. What is needed is enthusiasm and perseverance.”

It all sounds very rewarding, but what does science have to say on the subject?

decade, researchers have used functional magnetic-resonance imaging (fMRI) to look at the brains of experienced meditators, such as Ricard, as well as beginners, and tested the effects of different meditative practices on cognition, behavior, physical and emotional health and brain plasticity.

A real scientific picture of meditation is now coming together. It suggests meditation can indeed change aspects of your psychology, temperament and physical health in dramatic ways. The studies are even starting to throw light on how meditation works.

“Time spent earnestly investigating the nature of your mind is bound to be helpful,” says Clifford Saron at the Center for Mind and Brain at the University of California, Davis. And you don’t need a Buddhist or spiritualist worldview to profit from meditation. “One can be an empiricist (in meditation), just by working with the nature of your experience.” Saron should know. He’s leading the Shamatha project, one of the most comprehensive scientific studies of meditation ever.
In 2007, Saron and a team of neuroscientists and psychologists followed 60 experienced meditators over an intensive three-month meditation retreat in the Colorado Rockies, watching for changes in their mental abilities, psychological health and physiology. Participants practiced for at least five hours a day using a method known as focused attention meditation, which involves directing attention on the tactile sensation of breathing. The first paper from the project was published in June 2010 (Psychological Science).
Headed by Katherine MacLean at Johns Hopkins University School of Medicine, Baltimore, Md., the study measured the volunteers’ attention skills by showing them a succession of vertical lines flashed up on a computer screen. They then had to indicate, by clicking a mouse, whenever there was a line shorter than the rest. As the retreat progressed, MacLean and her colleagues found that as the volunteers became progressively more accurate and increasingly easy to stay focused on the task for long periods.
Other researchers have also linked meditation with improved attention. Last year, a team led by Antoine Lutz at the Waisman Laboratory for Brain Imaging and Behavior, which is part of the University of Wisconsin-Madison, reported that after three months of training in focused attention meditation, volunteers were quicker at picking out different tones among a succession of similar ones, implying their powers of sustained concentration had improved (Journal of Neuroscience).
In 2007, Lutz’s colleague Heleen Slagter, now at the University of Amsterdam, published results from a study involving a combination of focused attention and “open monitoring” or mindfulness meditation, which involves the constant monitoring of moment-by-moment experience. After three months of meditation for between 10 and 12 hours a day her subjects showed a decreased “attentional blink,” the cognitive processing delay, usually lasting about half a second, that causes people to miss a stimulus such as a number on a screen when it follows rapidly after another (PLoS Biology).
The suggestion that meditation can improve attention is worth considering, given that focus is crucial to so much in life, from the learning and application of skills to everyday judgment and decision-making, or simply concentrating on your computer screen at work without thinking about what you will be eating for dinner. But how does dwelling on your breath for a period each day lead to such a pronounced cognitive change?
One possibility is it involves working memory, the capacity to hold in the mind information needed for short-term reasoning and comprehension. The link with meditation was established recently by Amishi Jha at the University of Miami-Coral Gables. She trained a group of American marines to focus their attention using mindfulness meditation and found that this increased their working memory (Emotion).
Feeling better
Along with enhancing cognitive performance, meditation seems to have an effect on emotional well-being. A second study from researchers with the Shamatha project concluded that meditation improves general social and emotional functioning, making study participants less anxious, and more aware of and better able to manage their emotions.
The ability to manage one’s emotions could also be key to why meditation can improve physical health. Studies have shown it to be an effective treatment for eating disorders, substance abuse, psoriasis and in particular for recurrent depression and chronic pain.
Last year, psychologist Fadel Zeidan, at Wake Forest University School of Medicine in Winston-Salem, reported that his volunteers noticed a decreased sensitivity to pain after just a few sessions of mindfulness meditation (Journal of Pain). He believes meditation doesn’t remove the sensation of pain so much as teach sufferers to control their emotional reaction to it and reduce the stress response. He is now using fMRI in an attempt to understand why that helps.
“There’s something very empowering about knowing you can alleviate some of these things yourself,” he says.
A gym for your mind
The suggestion people can become more empathic and compassionate through meditation practice has prompted psychologist Paul Ekman and Alan Wallace, a Buddhist teacher and president of the Santa Barbara Institute for Consciousness Studies, to float the idea of mental training “gymnasiums.” Like physical exercise gyms, but for the mind, these would allow people to drop in and learn to improve their emotional balance, develop their capacity for compassion and even measure their stress levels.
Others have suggested meditation could become an alternative to medication. Although this seems like a good idea, Saron is dubious. He worries thinking of meditation as a quick fix will smother some of the subtleties integral to successful practice. “When you are returning your mind to the object in hand, you have to do it with a sense of gentleness and authority, rather than develop a sense of failure when your mind wanders.”
Anyone can do it
The great thing about meditation is anyone can practice it anywhere. What’s more, you don’t have to be an expert or spend five hours a day at it to reap the benefits. The novices in Zeidan’s pain experiment reported improvements after meditating for just 20 minutes a day for three days. In a second experiment he found that similarly brief sessions can improve cognitive performance on tasks that demand continuous attention, such as remembering and reciting a series of digits (Consciousness and Cognition).
“It is possible to produce substantial changes in brain function through short-term practice of meditation,” says Richard Davidson, director of the Waisman Laboratory. He says data from a new unpublished study by his lab shows “demonstrable changes in brain function” in novice meditators after just two weeks of training for 30 minutes a day. “Even small amounts of practice can make a discernible difference.”

How to meditate
You needn’t be an expert to reap the benefits of meditation.
There are numerous meditation styles, but the two most commonly studied by researchers are focused-attention meditation, in which the aim is to stay focused on a chosen thing such as an icon, a mantra or the breath, and mindfulness or open-monitoring meditation, where practitioners try to become aware of everything that comes into their moment-by-moment experience without reacting to it.
n For focused-attention meditation, start by sitting on a cushion or chair with your back straight and your hands in your lap and eyes closed. Then concentrate your mind on your chosen object – say your breathing, or more particularly the sensation of your breath leaving your mouth or nostrils. Try to keep it there. Probably your mind will quickly wander away, to an itch on your leg, perhaps, or to thoughts of what you will be doing later. Keep bringing it back to the breath. In time this will train the mind in three essential skills: to watch out for distractions, to “let go” of them once the mind has wandered, and to re-engage with the object of meditation. With practice, you should find it becomes increasingly easy to stay focused.
n In mindfulness meditation the aim is to monitor all the various experiences of your mind – thoughts, emotions, bodily sensations – and simply observe them, rather than trying to focus on any one of them. Instead of grasping at whatever comes to mind, which is what most of us do most of the time, the idea is to maintain a detached awareness. Those who develop this skill find it easier to manage emotions in day-to-day life.

Meditation causes changes in brain structure

A study by scientists at the University of Massachusetts, Massachusetts General Hospital, and Bender Institute of Neuroimaging in Germany found that deep meditation for 27 minutes a day for eight weeks produced changes in the areas of the brain associated with memory, empathy, and stress.

Dr. Britta Hölzel was the lead author of the study, published in the journal Psychiatry Research: Neuroimaging on Jan. 30. She says, “It’s fascinating to see the plasticity of the brain, and the practice of meditation can play an active role in changing the brain and can increase prosperity and the quality of life.”

“Although the practice of meditation is associated with a sense of tranquility and physical relaxation, doctors have long argued that meditation also provides cognitive and psychological benefits that persist throughout the day,” says Dr. Sara Lazar, a coauthor of the study.

Meditation appears to cause changes in brain’s gray matter

A mindfulness meditation training program can trigger measurable changes in brain areas associated with awareness, empathy and sense of self within eight weeks, a new study has found.

Mindfulness meditation focuses on nonjudgmental awareness of one’s feelings, sensations and state of mind, which often results in greater peacefulness and relaxation, the researchers explained.

They used MRI to assess the brain structure of 16 volunteers two weeks before and after they took the eight-week Mindfulness-Based Stress Reduction program at the University of Massachusetts Center for Mindfulness. The program included weekly meetings to practice mindfulness meditation and audio recordings for guided meditation practice. The participants were asked to keep track of how much time they practiced each day.

The researchers also analyzed MRI scans of a control group of people who did not meditate for comparison.

The meditation group participants spent an average of 27 minutes a day doing mindfulness meditation exercises. The MRI scans taken after the eight-week program revealed increased gray matter density in the hippocampus (important for learning and memory) and in structures associated with compassion and self-awareness.

The investigators also found that participant-reported reductions in stress were associated with decreased gray matter density in the amygdala, which plays a role in anxiety and stress.

None of these brain structure changes were seen in the control group.

“It is fascinating to see the brain’s plasticity and that, by practicing meditation, we can play an active role in changing the brain and can increase our well-being and quality of life,” first author Britta Holzel, a research fellow at Massachusetts General Hospital (MGH) in Boston and Giessen University in Germany, said in an MGH news release.

“Other studies in different patient populations have shown that meditation can make significant improvements in a variety of symptoms, and we are now investigating the underlying mechanisms in the brain that facilitate this change.”

The study will be published in the Jan. 30 issue of the journal Psychiatry Research: Neuroimaging.

Mindfulness meditation training changes brain structure in 8 weeks

Participating in an 8-week mindfulness meditation program appears to make measurable changes in brain regions associated with memory, sense of self, empathy and stress. In a study that will appear in the January 30 issue of Psychiatry Research: Neuroimaging, a team led by Massachusetts General Hospital (MGH) researchers report the results of their study, the first to document meditation-produced changes over time in the brain’s grey matter.

“Although the practice of meditation is associated with a sense of peacefulness and physical relaxation, practitioners have long claimed that meditation also provides cognitive and psychological benefits that persist throughout the day,” says Sara Lazar, PhD, of the MGH Psychiatric Neuroimaging Research Program, the study’s senior author. “This study demonstrates that changes in brain structure may underlie some of these reported improvements and that people are not just feeling better because they are spending time relaxing.”

Previous studies from Lazar’s group and others found structural differences between the brains of experienced mediation practitioners and individuals with no history of meditation, observing thickening of the cerebral cortex in areas associated with attention and emotional integration. But those investigations could not document that those differences were actually produced by meditation.

For the current study, MR images were take of the brain structure of 16 study participants two weeks before and after they took part in the 8-week Mindfulness-Based Stress Reduction (MBSR) Program at the University of Massachusetts Center for Mindfulness. In addition to weekly meetings that included practice of mindfulness meditation – which focuses on nonjudgmental awareness of sensations, feelings and state of mind – participants received audio recordings for guided meditation practice and were asked to keep track of how much time they practiced each day. A set of MR brain images were also taken of a control group of non-meditators over a similar time interval.

Meditation group participants reported spending an average of 27 minutes each day practicing mindfulness exercises, and their responses to a mindfulness questionnaire indicated significant improvements compared with pre-participation responses. The analysis of MR images, which focused on areas where meditation-associated differences were seen in earlier studies, found increased grey-matter density in the hippocampus, known to be important for learning and memory, and in structures associated with self-awareness, compassion and introspection. Participant-reported reductions in stress also were correlated with decreased grey-matter density in the amygdala, which is known to play an important role in anxiety and stress. Although no change was seen in a self-awareness-associated structure called the insula, which had been identified in earlier studies, the authors suggest that longer-term meditation practice might be needed to produce changes in that area. None of these changes were seen in the control group, indicating that they had not resulted merely from the passage of time.

Amishi Jha, PhD, a University of Miami neuroscientist who investigates mindfulness-training’s effects on individuals in high-stress situations, says, “These results shed light on the mechanisms of action of mindfulness-based training. They demonstrate that the first-person experience of stress can not only be reduced with an 8-week mindfulness training program but that this experiential change corresponds with structural changes in the amydala, a finding that opens doors to many possibilities for further research on MBSR’s potential to protect against stress-related disorders, such as post-traumatic stress disorder.” Jha was not one of the study investigators.

Can you build a better brain? Science explains what really works

This would be a whole lot easier—this quest for ways to improve our brain—if scientists understood the mechanisms of intelligence even half as well as they do the mechanisms of, say, muscular strength. If we had the neuronal version of how lifting weights increases strength (chemical and electrical signals increase the number of filament bundles inside muscle cells), we’d be good to go. For starters, we could dismiss claims for the brain versions of eight-second abs—claims that if we use this brain-training website or practice that form of meditation or eat blueberries or chew gum or have lots of friends, we will be smarter and more creative, able to figure out whether to do a Roth conversion, remember who gave us that fruitcake (the better to retaliate next year), and actually understand the NFL’s wild-card tiebreaker system.

But what neuroscientists don’t know about the mechanisms of cognition—about what is physically different between a dumb brain and a smart one and how to make the first more like the second—could fill volumes. Actually, it does. Whether you go neuro-slumming (Googling “brain training”) or keep to the high road (searching PubMed, the database of biomedical journals, for “cognitive enhancement”), you will find no dearth of advice. But it is rife with problems. Many of the suggestions come from observational studies, which take people who do X and ask, are they smarter (by some measure) than people who do not do X? Just because the answer is yes doesn’t mean X makes you smart. People who use their gym locker tend to be fitter than those who don’t, but it is not using a gym locker that raises your aerobic capacity. Knowing the mechanisms of exercise physiology averts that error. Not knowing the mechanism of cognitive enhancement makes us sitting ducks for dubious claims, since few studies claiming that X makes people smarter invoke any plausible mechanism by which that might happen. “There are lots of quick and dirty studies of cognitive enhancement that make the news, but the number of rigorous, well-designed studies that will stand the test of time is much smaller,” says neuroscientist Peter Snyder of Brown University Medical School. “We’re sort of in the Wild West.”

A 2010 evaluation of purported ways to maintain or improve cognitive function, conducted for the National Institutes of Health, shows how many of the claims for cognitive enhancers are as sketchy as a Wild West poker player with a fifth ace up his sleeve. Vitamins B6, B12, and E; beta carotene; folic acid; and the trendy antioxidants called flavenoids are all busts, and the evidence for alcohol, omega-3s (the fatty acids in fish), or having a large social network is weak. The Mediterranean diet is associated with a lower risk of cognitive decline, find observational studies, but that hasn’t been confirmed in more rigorous, randomized controlled studies, and no one knows whether the benefit comes from what the diet includes (olive oil, fish, vegetables, wine) or what it excludes (red meat, refined sugars, dairy fat). Statins don’t help, and neither do estrogen or NSAIDs (aspirin, ibuprofen). Be skeptical of practices that promise to make you smarter by increasing blood flow to the brain—there is no evidence that’s the limiting factor in normal people. Yes, you can find individual studies concluding that one or another hype-heavy intervention helps your brain, but the conclusion of any single study is more likely to be wrong than right. (For one thing, scientists and journals prefer positive findings and bury negative studies.) Only by assessing all the evidence from all the studies, as the NIH evaluation did, can you get the true picture.

The quest for effective ways to boost cognitive capacity is not hopeless, however. The explosion in neuroscience is slowly revealing the mechanisms of cognition. “We have accumulated enough knowledge about the mechanisms and molecular underpinnings of cognitionat the synaptic and circuit levels to say something about which processes contribute,” says James Bibb of the University of Texas Southwestern Medical Center, who organized a symposium on “cognitive enhancement strategies” at the 2010 meeting of the Society for Neuroscience. Greater cognitive capacity comes from having more neurons or synapses, higher levels of neurogenesis (the creation of new neurons, especially in the memory-forming hippocampus), and increased production of compounds such as BDNF (brain-derived neurotrophic factor), which stimulates the production of neurons and synapses, says neuroscientist Yaakov Stern of Columbia University. Both neurogenesis and synapse formation boost learning, memory, reasoning, and creativity. And in people who excel at particular tasks, Stern’s neuro-imaging studies show, brain circuits tend to be more efficient (using less energy even as cognitive demand increases), higher capacity, and more flexible.

One of the strongest findings in neuroplasticity, the science of how the brain changes its structure and function in response to input, is that attention is almost magical in its ability to physically alter the brain and enlarge functional circuits. In a classic experiment, scientists found that when monkeys repeatedly practiced fine-tactile perception, the relevant brain region expanded, just as it does when people learn Braille or the violin. Similarly, a region of the auditory cortex expands when we hear a particular tone over and over. (Yes, the spot that processes your ringtone is encroaching on next-door areas.) But when monkeys simultaneously touched something and listened to tones, only the brain region controlling the input they were trained to focus on expanded. In other words, identical input—tactile sensations and sounds—produces a different result, expanding a brain area or not, depending only on whether attention is being paid.

That might explain why skills we’re already good at don’t make us much smarter: we don’t pay much attention to them. In contrast, taking up a new, cognitively demanding activity—ballroom dancing, a foreign language—is more likely to boost processing speed, strengthen synapses, and expand or create functional networks.

By nailing down the underpinnings of cognition, neuroscientists can separate plausible brain boosters from dubious ones. With apologies to the political-correctness police, nicotine enhances attention—that key driver of neuroplasticity—and cognitive performance in both smokers and nonsmokers, scientists at the National Institute on Drug Abuse reported in a 2010 analysis of 41 double-blind, placebo-controlled studies. Nicotine, they found, has “significant positive effects” on fine motor skills, the accuracy of short-term memory, some forms of attention, and working memory, among other basic cognitive skills. The improvements “likely represent true performance enhancement” and “beneficial cognitive effects.” The reason is that nicotine binds to the brain receptors for the neurotransmitter acetylcholine that are central players in cortical circuits. (Caveat: smoking also increases your risk of dementia, so while cigarettes may boost your memory and attention now, you could pay for it later. To be determined: whether a nicotine patch delivers the benefits without the risks.

Neuroscience supports the cognitive benefits of stimulants like Adderall and Ritalin, too, at least in some people for some tasks. Both drugs (as well as caffeine) raise the brain levels of dopamine, the juice that produces motivation and the feeling of reward. On balance, finds psychologist Martha Farah of the University of Pennsylvania, studies show that both drugs enhance the recall of memorized words as well as working memory (the brain’s scratchpad, which plays a key role in fluid intelligence). They do not improve verbal fluency, reasoning, or abstract thought, however, nor provide much benefit to people with a gene variant that keeps dopamine activity high, Farah found in a recent study.

These limitations suggest two things. First, if you’re naturally awash in dopamine and are highly motivated to, say, deduce from its source code how a website was built, then increasing dopamine levels pharmacologically is unlikely to help. Farah found no difference between the performance of volunteers given Adderall and volunteers given a placebo on a battery of cognitive tasks, suggesting that you can get the same dopamine-boosting benefits of the drug by simply believing that you’ll do well, which itself releases dopamine. Second, the divide between the mental functions that drugs do and don’t improve suggests that psychological factors such as motivation and reward help with memory, but not higher-order processes such as abstract thought. The drugs “will help some people some of the time, but maybe not by a whole lot,” she concludes. Fun fact for anyone hoping for IQ in a pill: a recent survey of doctors finds they’re more comfortable prescribing sex drugs than smart drugs.

Knowing that Adderall and Ritalin work, when they do, by giving you motivation and a sense of reward from, say, solving a Sudoku puzzle implies that other ways to achieve those feelings will also boost mental performance. That’s probably the mechanism by which a whole slew of tricks work. Take, for instance, the “ancestor effect.” As a paper to be published in the European Journal of Social Psychology reports, “thinking about our genetic origin”—how Grandpa survived the Depression, how Great-Grandma eluded the Cossacks, et al.— “enhances intellectual performance.” The mechanism responsible for that is an increase in confidence and motivation—Adderall without the prescription. Along the same lines, a positive mood—even the kind that comes from watching “Sneezing Panda” on YouTube—can enhance creative problem-solving, finds a new paper in Psychological Science. In this case, reducing stress and the resulting cortisol, which attacks the myelin sheath that coats neurons and thus impairs signal transmission, allows underlying abilities to reach their full potential. Finally, being told that you belong to a group that does very well on a test tends to let you do better than if you’re told you belong to a group that does poorly; the latter floods you with cortisol, while the former gives you the wherewithal and dopamine surge to keep plugging away.

But there’s a difference between reaching your natural potential by removing impediments such as stress and actually raising that potential. The latter requires tapping into one of the best-established phenomena in neuroscience—namely, that the more you use a circuit, the stronger it gets. As a result, a skill you focus and train on improves, and even commandeers more neuronal real estate, with corresponding improvements in performance. London cabdrivers who memorize that city’s insanely confusing streets (25,000 of them) have a larger posterior hippocampus, the region that files spatial memories, than the average Londoner, neuroscientist Eleanor Maguire of University College London discovered in 2003. Conversely, if we offload our navigational ability onto GPS, we’ll lose it.

The rule that “neurons that fire together, wire together” suggests that cognitive training should boost mental prowess. Studies are finding just that, but with a crucial caveat. Training your memory, reasoning, or speed of processing improves that skill, found a large government-sponsored study called Active. Unfortunately, there is no transfer: improving processing speed does not improve memory, and improving memory does not improve reasoning. Similarly, doing crossword puzzles will improve your ability to do crosswords. “The research so far suggests that cognitive training benefits only the task used in training and does not generalize to other tasks,” says Columbia’s Stern.

The holy grail of brain training is something that does transfer, and here there are three good candidates. The first is physical exercise. Simple aerobic exercise, such as walking 45 minutes a day three times a week, improves episodic memory and executive-control functions by about 20 percent, finds Art Kramer of the University of Illinois at Urbana-Champaign. His studies have mostly been done in older adults, so it’s possible the results apply only to people whose brain physiology has begun to deteriorate—except that that happens starting in our 20s. Exercise gooses the creation of new neurons in the region of the hippocampus that files away experiences and new knowledge. It also stimulates the production of neuron fertilizers such as BDNF, as well as of the neurotransmitters that carry brain signals, and of gray matter in the prefrontal cortex. Exercise stimulates the production of new synapses, the connections that constitute functional circuits and whose capacity and efficiency underlie superior intelligence. Kramer finds that a year of exercise can give a 70-year-old the connectivity of a 30-year-old, improving memory, planning, dealing with ambiguity, and multitasking. “You can think of fitness training as changing the molecular and cellular building blocks that underlie many cognitive skills,” he says. “It thus provides more generalizable benefits than specifically training memory or decision making.”

The second form of overall mental training is meditation, which can increase the thickness of regions that control attention and process sensory signals from the outside world. In a program that neuroscientist Amishi Jha of the University of Miami calls mindfulness-based mind-fitness training, participants build concentration by focusing on one object, such as a particular body sensation. The training, she says, has shown success in enhancing mental agility and attention “by changing brain structure and function so that brain processes are more efficient,” the quality associated with higher intelligence.

Finally, some videogames might improve general mental agility. Stern has trained older adults to play a complex computer-based action game called Space Fortress, which requires players to shoot missiles and destroy the fortress while protecting their spaceship against missiles and mines. “It requires motor control, visual search, working memory, long-term memory, and decision making,” he says. It also requires that elixir of neuroplasticity: attention, specifically the ability to control and switch attention among different tasks. “People get better on tests of memory, motor speed, visual-spatial skills, and tasks requiring cognitive flexibility,” says Stern. Kramer, too, finds that the strategy-heavy videogame Rise of Nations improves executive-control functions such as task switching, working memory, visual short-term memory, and reasoning in older adults.

Few games or training programs have been tested to this extent, and many of those that have been come up short. Those with increasing levels of difficulty and intense demands on attentional capacity—focus as well as switching—probably do the most good … as does taking a brisk walk in between levels.
